Confidence is a skill built in small steps, not a switch you flip.

The advice to just talk to people never says what to do today. A graded ladder does: say hi to a neighbour, ask a barista how the day is going, then keep a chat going for five minutes. Each step is small enough to attempt today, and the next one only unlocks when you have done it.

What it is

Social Confidence Coach: CBT is a free-to-start self-help app for iOS and Android that helps you practise social confidence in graded steps. A short check-in sets your starting point across six areas, small talk, eye contact, phone calls, public speaking, strangers and the workplace, and you get one challenge a day from a ten-level ladder. Five CBT-style exercises, a Quick Reframe tool and a wins journal support the practice. It does not diagnose or treat any condition.

Background

How does graded exposure build social confidence, and where do CBT exercises fit?

Graded exposure means approaching the situations that feel uncomfortable in a planned order, from the easiest to the hardest, instead of avoiding them or jumping in at the deep end. Cognitive behavioural techniques work on the other half of the problem, the thoughts that run before and after a social moment. Used together, they are the everyday skills-practice approach that many self-help programmes borrow, and an app can hold the structure in place between sessions.

The exposure laddereasy to hard, one rung at a time

A ladder lists feared situations from mildly uncomfortable to very hard, and you work upward only after the lower rung feels manageable. Starting a two-minute chat in a waiting room comes long before introducing yourself to a group.

Thought recordsseparate the thought from the facts

A thought record has you write down the situation, the thought that came up and the evidence for and against it, then look for a more balanced view. The point is to notice that a thought is not the same thing as a fact.

Thinking trapsmind reading, catastrophising

Social anxiety tends to lean on a few patterns: assuming you know what others think of you, imagining the worst outcome, or treating one awkward moment as total failure. Naming the pattern is often the first step to loosening it.

Calming the body firstslow breathing and grounding

Slow breathing and grounding exercises give the body a way to settle before a hard conversation. They do not remove nerves, but they can make the next step easier to take.

How it works

How a day with the app works

The app turns the vague goal of being less shy into a short, repeatable routine you can finish in a few minutes.

  1. Take the check-in

A short check-in maps your comfort across six areas, so day one starts at a sensible difficulty. The check-in is informational and is not a diagnosis.

  2. Do today's challenge

The Today tab shows one small challenge from your ladder, such as telling a short true story to a small group, along with your daily streak and a shortcut for anxious thoughts.

  3. Reflect and reframe

Log a win or a note in the journal, link it to the challenge, and use a CBT exercise or Quick Reframe when a worrying thought gets in the way.

Fit

Who it's for — and who it isn't

A good fit if you

  • Feel shy or awkward in small talk and want something concrete to practise
  • Are getting ready for a presentation, an interview or a phone call
  • Are an introvert who wants steady practice rather than pep talks
  • Like checking progress with a streak, a weekly score and a journal
  • Want short CBT-style exercises you can run in under ten minutes

Not the right tool if you

  • Need treatment for a mental health condition, since the app does not diagnose or treat anything
  • Are in crisis, in which case you should use the in-app crisis resources or local emergency services
  • Want live conversation practice with a partner, because this is solo practice
  • Expect all ten ladder levels and all ten exercises free, as Pro unlocks the rest

Safety and limits

A self-help tool, not therapy

Social Confidence Coach: CBT is a self-improvement and coaching tool for practising social confidence and handling everyday nerves. It does not diagnose or treat any mental health condition, and it is not a substitute for professional help. The self check-in is informational only.

If shyness or anxiety is stopping you from working, studying, seeing people or doing things you care about, talk to a doctor or a licensed mental health professional. They can assess what is going on and suggest support that an app cannot give.

If you are in crisis or thinking about harming yourself, do not wait for the app. Open the crisis resources in Settings or contact your local emergency services. The Quick Reframe tool shows those resources instead of an AI answer if what you type sounds like a crisis.

Privacy

What the Quick Reframe sends

The thought you type into Quick Reframe is sent to the app's server and to a third-party AI provider so a reply can be generated. Journal entries and challenges are your own practice notes, so avoid typing names or details you would not want sent anywhere.

Questions

Frequently asked questions

Is there an app to practise self confidence and small talk every day?

Social Confidence Coach: CBT is built for that. It gives you one small social challenge a day from a ladder of six categories and ten levels each, with a short check-in to set the starting difficulty. It is free to start on iOS and Android.

How do you build self confidence if you feel shy?

A common approach is graded practice: attempt small, manageable social steps in order and move up only when the last one feels doable. Social Confidence Coach: CBT organises that into a ladder, for example saying hi to a neighbour, then chatting with a cashier, then keeping a conversation going for five minutes.

What is graded exposure?

Graded exposure is approaching feared situations gradually, starting with the easiest, rather than avoiding them or facing the hardest first. The exposure ladder in Social Confidence Coach: CBT works this way, and completing one level unlocks the next.

What CBT exercises are included?

The free plan has a Thought Record, 4-7-8 Breathing, Spot the Distortion, 5-4-3-2-1 Grounding and a Self-Compassion Break. Pro adds Worry Time, Exposure Planning, Box Breathing, Thought Defusion and a Values Check-In. They are CBT-style self-help exercises, not a course of therapy.

What is Quick Reframe, and is it private?

Quick Reframe takes an anxious thought you type and returns the thinking pattern behind it plus one balanced alternative. The text is sent to the app's server and a third-party AI provider to produce the reply, so keep it free of details you want to keep private.

Is Social Confidence Coach a replacement for therapy?

No. It is a self-improvement tool that does not diagnose or treat any condition. If anxiety is interfering with your life, a doctor or licensed mental health professional is the right next step, and the app's crisis resources are in Settings if you need urgent support.

What is free and what does Pro add?

Free includes the daily challenge, ladder levels 1 to 3 in every category, five CBT exercises, three Quick Reframes a week, an unlimited journal and streaks with a weekly score. Pro adds every ladder level up to 10, all ten exercises, unlimited reframes and no ads.

Can it help me prepare for public speaking or a phone call?

Yes, as practice. Public speaking and phone and video calls are two of the six ladder categories, so you can work up from low-stakes steps. For a specific event, a breathing or grounding exercise gives you something to do right before it.

How does the streak work?

A daily streak counts the days you complete a challenge, with milestones at 3, 7, 30 and 100 days. A weekly score and category breakdown sit beside it so you can see which area to practise next.

Which languages and devices does it support?

Social Confidence Coach: CBT runs on iOS and Android and is available in 10 languages. It is rated 4+ and needs iOS 15.1 or later on iPhone.
